Should You Stretch Before or After a Run? When and How to Stretch for Better Performance and Recovery

One of the most important parts of a runner's training plan happens in the minutes before and after every run. Runners often focus on mileage, speed, strength training, and nutrition, and a consistent stretching routine can help prepare the body for performance and support recovery. 

Stretching is most effective when it's matched to your workout. Dynamic stretching before your run helps prepare your muscles and nervous system for movement, while static stretching afterward can help relieve muscle tension and restore mobility. [1] 

Here’s what the evidence says about stretching before and after your run, along with how you can build stretching into a simple routine you stick to consistently for strong performance and recovery 


Should you stretch before or after your run? 

The short answer: both. The type of stretches and when you perform them may have the biggest influence on your performance. 

Before running, movement-based dynamic stretching helps to prime your body for activity. After running, holding longer, static stretches can help to relax your muscles. [1] 

 

What is the difference between dynamic and static stretching? 

Dynamic stretching involves actively moving your joints through their full range of motion to prepare the body for exercise. Think leg swings, walking lunges, high knees, and arm circles. [1] 

Static stretching is what most people think of when they think of stretching: holding a single position for 30-60+ seconds to encourage muscles to lengthen. [1] 

Therabody Scientific Advisor and physical therapist Dr. Dan Giordano indicates that proper timing is the key. “For runners, dynamic stretching is preferred before a run because it helps wake up the nervous system and prepare the body for movement, while static stretching beforehand may reduce power output.”

Why static stretching before a run can hinder performance 

Research consistently shows that static stretching immediately before exercise (including running) can temporarily reduce muscle force output and power. [2, 3]   

Static stretching temporarily changes the way your muscles produce force. Inside each muscle fiber, proteins called actin and myosin work together to create a contraction. Holding a muscle in a stretched position reduces how effectively these proteins interact, meaning the muscle can't generate quite as much force.  

Intentional deep static stretching also dampens the muscle's natural stretch reflex, your body’s natural mechanism that gives running movements a bounce and helps with turnover in your stride. Together, these effects can temporarily decrease strength and power, making static stretching a better choice after your run than before. [4, 5]


Dynamic stretching primes the body for optimal running performance 

Dynamic stretching raises muscle temperature, increases blood flow, activates stabilizing muscles, and improves overall range of motion  all critical components of running performance. [1, 6] Dynamic stretching gives your body a lighter “preview” of the movement patterns it is about to perform, helping you move efficiently from your first stride.  

Research consistently shows that just a few minutes of dynamic stretching can improve running economy (i.e., how efficiently your body uses energy), increase muscular endurance, and even reduce perceived effort during a run  making it feel easier to go longer or faster. [1, 7, 8] 

 

Post-run benefits of static stretching 

After a run, your muscles are warm, your connective tissues are more pliable, and your nervous system benefits from muscle lengthening.  

This is the ideal window for static stretching. Holding several stretches for 3060 seconds can help to restore your natural range of motion, reduce residual muscle tension from your run, and help shift your nervous system from “work mode” to “recovery mode.” [1, 9]

Does stretching prevent injuries? 

Not on its own. Research shows that stretching alone does not significantly reduce injury risk. [10, 11] It is just a piece of the injury prevention puzzle. Giordano explains, “The biggest misconception is that stretching alone improves performance or prevents injuries, when factors like training load, strength, sleep, and recovery play a much bigger role.” 

Some recent evidence suggests that regular stretching and proper implementation of static and dynamic stretching may reduce the risk of muscle strain or tendon rupture; however, overall injury likelihood remains largely unaffected. [12, 13]

How to build stretching into your running routine 

Pre-run: The RAMP framework 

A simple model to remember for your warm-up is RAMP: Raise, Activate, Mobilize, Potentiate. This four-step structure prepares your body for a strong run. [14] 

Raise (510 minutes)  

This should consist of light movement to get blood flowing, raise your heart rate, and slowly elevate your body temperature. This could be easy jogging, brisk walking, jump roping, or light cycling.

Activate & Mobilize (3-5 minutes) 

Prior to beginning your workout, perform a short series of dynamic stretches and targeted muscle activation exercises to ensure that key working and stabilizing muscles are active and ready to guide your joints through the full range of motion you need. 

Giordano recommends quad pulls, knee pulls, hamstring scoops, bunny hops for the calves, leg swings (front-to-back and side-to-side), walking lunges with rotation, high knees, butt kicks, and ankle mobility drills. 

Potentiate (13 minutes) 

Finish your warm-up with a few explosive, running-specific movements to "wake up" the nervous system and prepare your body for the pace ahead. For easy runs, two to four relaxed strides are usually enough. Before speed workouts or races, include a few skips, hops, or short accelerations that gradually build to your planned pace. Keep all movements quick, controlled, and limited to a few repetitions so you feel energized, not fatigued.

Post-run: Cool down, stretch, and use recovery tools 

Building in 1015 minutes of dedicated mobility and relaxation can kickstart the recovery process following a hard run. 

Cool down (35 minutes)  

Keep moving immediately after finishing your run. Some easy walking, jogging, or cycling keeps blood circulating and helps clear the metabolic waste your muscles produced while they were working. If your heart is still racing after a few minutes, keep moving at a slower pace while it comes back down 

Static stretching (510 minutes) 

Target the muscles that took most of the load during your run. Spend 3060 seconds per stretch, breathe deeply, and ease into the tension gradually. Do not stretch to the point where you feel pain.

Child’s pose, spinal twists, cat-cow, upward/downward dog 


Additional recovery tools (remaining time)

Consistency is key 

There is no such thing as a “perfect” warm-up or recovery routine. A routine you do before and after every workout is better than a perfect routine that you skip.
